I do this when I run on a treadmill: I do one warm up mile, then for the next 3/4 of a mile I run at a nice pace(for me its 6.5 or about a 8:45/mile pace I believe) then for the last 1/4 mile I increase my speed to an 8.0 on the treadmill(I think thats about a 7:30 pace give or take). I do that for 4-6 miles about 3-4 times a week. Throw in some lifting with more reps and lower the weight and you should start seeing some weight loss. Of course, diet is a big part of it.
